3-Day In-Season Workout & Meal Plan For Wrestling Referees

This program is designed for overweight wrestling referees who need to stay mobile, conditioned, and healthy during the season while managing weight. Focus is on joint health, endurance, fat loss, and sustainability.

Daily Warm-Up
(5–7 minutes)

  1. March in place or light bike – 2 minutes

  2. Arm circles & shoulder rolls – 30 seconds each

  3. Hip circles – 10 each direction

  4. Chair squats – 10 reps

  5. Walking lunges – 10 total

Day 1 – Lower Body + Cardio Endurance

  1. Goblet or chair squats – 10–12 reps

  2. Step-ups (low box) – 8 each leg

  3. Glute bridges – 12–15 reps

  4. Standing calf raises – 15 reps

  5. Conditioning: 1 min steady / 30 sec faster walk or bike for 10–15 minutes

  6. Plank – 20–30 seconds x 2

Day 2 – Upper Body + Core

  1. Push-ups (wall, bench, or floor) – 8–12 reps

  2. Seated row or band row – 12 reps

  3. Dumbbell shoulder press – 10 reps

  4. Lat pulldown or band pulldown – 12 reps

  5. Dead bug – 10 each side

  6. Farmer carry – 30–45 seconds

  7. Light cardio – 10 minutes

Day 3 – Full Body + Mobility

  1. Dumbbell or kettlebell deadlift – 10 reps

  2. Medicine ball slams or battle ropes – 10–15 seconds

  3. Reverse lunges – 8 each leg

  4. Standing chest press – 12 reps

  5. Mobility work for hips, hamstrings, ankles, and back – 8–10 minutes

3-Day Meal Plan (Weight Management)

Day 1

Breakfast: Eggs, whole wheat toast, fruit Lunch: Grilled chicken salad, sweet potato Snack: Greek yogurt or protein shake Dinner: Salmon, broccoli, brown rice

Day 2

Breakfast: Oatmeal with protein and berries Lunch: Turkey wrap, side salad Snack: Cottage cheese & fruit Dinner: Lean beef or turkey, vegetables, cauliflower rice

Day 3

Breakfast: Protein smoothie Lunch: Chicken or tuna rice bowl Snack: Hard-boiled eggs or nuts Dinner: Baked chicken, green beans, roasted potatoes

In-Season Success Rules

  1. Do not skip meals

  2. Hydrate consistently

  3. Stretch after tournaments

  4. Prioritize sleep

  5. Consistency over intensity
